Where to start when you've never exercised
Never exercised? Here is how to start very small, with no gym and no equipment, and without aiming for performance. Concrete first steps.
Have you never exercised, or not since school? You are in the right place. The good news: to start, there is nothing to buy, nothing to sign up for, and no minimum level to reach. The aim of the first week is not to improve. It is to go back a second time.
Start smaller than you think is possible #
Ten minutes of walking. Climbing the stairs once. A few movements on the floor in front of the television. If that feels almost laughable, it is a good sign: a starting point that is too ambitious is the main reason people give up. A modest effort you repeat counts for more than a big session you never repeat.
Pick an activity that asks for nothing #
To begin with, the simplest is often walking, because it adapts to almost everyone (see Walking: the best way to start exercising). If it does not appeal, there are other ways in: moving at home without equipment, cycling, dancing in the living room, swimming at your own pace. The right choice is the one you will genuinely want to do again.
Hook it onto a moment that already exists #
Rather than “finding time”, attach movement to a fixed habit: after your coffee, when you get home from work, before your shower. You are not inventing a slot, you are using one that is already there. If time really is short, read Finding 20 minutes when you have no time.
What is normal at the start #
Being a little out of breath, feeling clumsy, having heavy legs the next day: all of this is ordinary and fades with repetition. Can you talk while you move? Then you are in a comfortable zone for a beginner. A sharp or unusual pain, however, is a signal to stop.
What about the official guidelines? #
For adults, the WHO gives a reference of roughly 150 to 300 minutes of moderate activity a week, plus muscle-strengthening on two days. That is a long-term horizon, not an instruction for your first week. We cover it without guilt in How much should you move each week?.
A possible starting plan #
- Choose one gentle activity (walking is enough).
- Tie it to an existing moment in your day.
- Prepare a fallback version: five minutes on difficult days, but it still happens.
- Simply note “done” or “not done”. No other number is needed.
If you would like to see where you are starting from, the sedentary lifestyle quiz gives you a profile, with no score and no judgement. For the big picture, see the Start exercising page.
